Tech Neck: How Phones Are Causing Pain and How to Fix It

If you regularly look down at your phone, tablet, or laptop, you may have experience tech neck - the stiffness, aches, and tension caused by poor posture while using devices. With so many of us spending hours each day on screens, neck pain has become more common than ever.

How Phones Cause Neck Pain

Your head weighs around 4-5kg in a neutral position, but when you tilt it forward to look at a screen, the strain on your neck increases significantly. The longer you stay in that position, the more pressure is placed on the muscles, joints, and discs in your neck and upper back.

Common habits that lead to tech neck include:

  • Looking down at your phone for long periods of time

  • Slouching while texting

  • Working on a laptop without proper screen height

  • Poor sitting posture

Lack of movement throughout the day

Signs of Tech Neck

You may be dealing with tech neck if you experience:

  • Neck stiffness or pain

  • Tight shoulders

  • Headaches

  • Upper back discomfort

  • Reduced neck mobility

  • Pain after screen time

How to Fix Tech Neck

  • Raise Your Screen

Hold your phone closer to eye level when possible and raise laptop screens so you are not constantly looking down.

  • Improve Your Posture

Sit tall with shoulders relaxed, chest open, and ears aligned over shoulders.

  • Take Regular Breaks

Every 30-45 minutes, stand up, stretch, and move around.

  • Strengthen Postural Muscles

Exercises like rows, chin tucks, and upper back strengthening can help support better posture.

  • Stretch Tight Areas

Focus on the chest, neck, and upper traps to reduce tension built up from sitting and screen use.

When to Seek Help

If your pain keeps returning, causes headaches, or affects your movement, physical therapy, particularly dry needling therapy can help address the root cause with hands-on treatment, posture correction, and personalised exercises.

Phones aren’t going anywhere, but neck pain doesn’t have to come with them. Small daily changes in posture, movement, and strength can make a huge difference. If tech neck is slowing you down, our clinic can help you feel and move better again.
